Here's a question that has quietly divided gym floors, yoga studios, and running clubs for decades: should you actually stretch before you train? For most of us, the answer was drilled in during middle-school PE — sit down, reach for your toes, hold it while the coach counts. Simple. Except a growing pile of research keeps suggesting that what we were taught might not be quite right, and that the type of stretching you do matters more than whether you stretch at all.
A recent systematic review pooling data from 23 studies and 627 athletes offers a cleaner picture than we've had in a while. And the short version? Stretching isn't one thing. It's several different things, and each one does something different to your body. Match the wrong style to the wrong moment and you might actually leave a little performance on the table.
Why the Word “Stretching” Is Doing Too Much Work
When someone says they stretched before their run, they could mean almost anything. A slow forward fold held for two minutes. A set of dynamic leg swings by the trailhead. A PNF routine with a partner pushing against a hamstring. These are wildly different interventions with wildly different effects on your nervous system and muscles — but we lump them all under the same word.
The review looked at four main styles: static stretching (holding a fixed position), dynamic stretching (moving through a range of motion), combined approaches, and PNF (proprioceptive neuromuscular facilitation, which involves contracting and relaxing a muscle to deepen the stretch). The researchers also broke things down by duration — shorter sessions of 60 seconds or less versus longer ones.
The athletes studied came from flexibility-heavy disciplines: gymnastics, dance, swimming, wrestling, track. In other words, people whose livelihoods depend on knowing what actually works. That makes the findings a little more useful than another lab-only study.
Long Static Stretching: Great for Flexibility, Bad Timing Before a Workout
Static stretching — the classic hold-and-breathe kind — did what we'd expect it to do. It improved flexibility. Roughly 3% more range of motion compared to a starting baseline, and about 2% more than control groups. When athletes stretched for longer than 60 seconds per position, the flexibility gains climbed to around 6%.
So far, so good. But here's the catch that keeps showing up in study after study: those longer static holds came with a small dip in performance immediately afterward. Not a huge one. Not enough to matter if you're stretching in the evening after training. But if you were planning to sprint, lift heavy, or jump right after a long static session, you'd likely feel a touch flatter than usual.
Why does this happen? The current thinking is that prolonged static holds temporarily reduce the muscle's ability to produce force — something to do with tendon stiffness and neuromuscular readiness. Your muscle is more pliable, but pliable isn't the same as powerful.

Dynamic Stretching: The Better Pre-Workout Move
Dynamic stretching is the walking lunges, leg swings, arm circles, and hip openers kind — moving your joints actively through their range instead of parking in one position. The review found that dynamic work produced smaller flexibility gains than static holds, but it didn't drag performance down. In fact, it nudged it up by about half a percent compared to controls.
Half a percent might sound trivial, but in athletic contexts that's the difference between a personal best and a bad day. More importantly, dynamic stretching does something that static work doesn't really do — it wakes up the nervous system, raises muscle temperature, and rehearses the movement patterns you're about to demand from your body.
If you've ever watched sprinters in the call room before a race, you'll notice none of them are sitting in pigeon pose. They're doing high knees, A-skips, butt kicks, hip openers. That's not accidental. It's the warm-up their coaches have converged on over decades of trial and error, and the science increasingly backs the intuition.
So When Should You Do What?
The clean takeaway from the research is that stretching isn't good or bad — it's a tool, and different tools solve different problems. Here's a simple framework that lines up with what the data suggests:
- Before a workout: Lean on dynamic stretching. Five to ten minutes of leg swings, lunges with a twist, arm circles, and sport-specific movement will prime your body without blunting your output.
- After a workout, or as a standalone flexibility session: This is where longer static holds shine. Your body is warm, your nervous system is settling down, and you can safely spend two or three minutes per position building real range of motion.
- If flexibility is your sport: Dancers, gymnasts, martial artists, contortionists — you probably need dedicated static and PNF sessions on their own, separate from performance training. Treat it as its own workout.
- If you're strength training or sprinting: Save the deep static work for later. A short dynamic warm-up plus a few movement-specific rehearsal sets will serve you better than a long hamstring hold.
What About Everything Else That Helps You Move Well?
Here's the honest part nobody selling a stretching program wants to mention: stretching is a small piece of the mobility puzzle. Strength training through a full range of motion probably does more for long-term mobility than any stretching routine ever will. Loaded squats to depth. Romanian deadlifts. Overhead pressing. Controlled eccentrics. These teach your body to own its range under load, which is what real usable flexibility actually looks like.
Sleep, hydration, and how much you sit during the day matter too — sometimes more than the stretching itself. If you sit for nine hours and then stretch for ten minutes hoping to undo it, the math doesn't quite work out. Movement snacks throughout the day, walking, and general daily activity do a lot of quiet work that no stretching session can replicate.
And then there's the recovery side. Chronic tightness that resists stretching is often a nervous system issue, not a muscle-length issue. Sometimes what your hamstrings need isn't another stretch — it's better sleep, less stress, and a week of easier training. Bodies are annoying that way.

The Practical Bottom Line
If you take one thing from all this, make it this: match the stretching style to the moment. Dynamic before you train, static after or on its own. Don't hold long stretches right before you need to be explosive, and don't skip flexibility work entirely just because it doesn't feel like “real” exercise. Both matter. They just belong in different slots on your schedule.
