Here's a strange bit of fitness folklore: we've spent decades convinced that a strong core is something you build lying flat on your back, grinding out crunches until your neck hurts. And yet lower back pain remains one of the most common reasons adults visit their doctor, and most people still can't translate their ab routine into anything useful in real life — like lifting a suitcase into an overhead bin without wincing.
There's a good reason for the disconnect. The core isn't a mirror muscle. It's a 360-degree bracing system made of deep muscle, fascia, and intra-abdominal pressure whose whole job is to protect your spine, transfer force between your upper and lower body, and keep you upright when life throws asymmetrical loads at you.
Crunches barely touch any of that. Once you accept it, the whole way you think about training your midsection changes.
Your core is doing more than you realize
Forget the six-pack for a minute. A functional core is about strength you can actually use. Research keeps linking core stability to injury prevention, better posture, sharper balance, and — this matters more the older you get — the kind of functional independence that keeps people out of nursing homes.
Think about the last time you caught yourself on a slick tile floor, hoisted a heavy grocery bag out of the trunk, or twisted around in the driver's seat to grab something behind you. Every single one of those moments was your core deciding whether you moved with control or crumpled awkwardly. It's the central link in every kinetic chain — the structural bridge that lets force travel efficiently between your legs and arms.
When that system is weak, the downstream consequences are wide-ranging and, frankly, kind of grim:
- Lower back pain — one of the most common musculoskeletal complaints in adults under 50, and repeatedly linked to poor core stability.
- Postural drift — a weak core lets your spine settle into compensatory positions during the eight-plus hours a day most of us spend sitting.
- Hip and knee instability — surrounding joints end up absorbing loads they were never designed for.
- Reduced balance and coordination — a bigger deal every decade you age, because falls are one of the leading predictors of losing your independence.
Building genuine core strength isn't vanity work. It's one of the highest-leverage investments you can make in how well your body ages.
Why traditional ab training keeps failing people
Even at their best, classic ab exercises are built around a pretty narrow definition of strength.
The crunch, the sit-up, most floor-based ab work — they primarily target the rectus abdominis, the long, superficial sheet of muscle that runs down the front of your abdomen and handles spinal flexion (folding you forward). It's the muscle that creates the six-pack look. It is emphatically not the muscle most responsible for keeping your spine safe when you actually do things.
Deeper down, beneath the rectus, lives a much more important cast: the transverse abdominis (your body's built-in weight belt), the multifidus (a chain of small stabilizers along the spine), the pelvic floor, and the diaphragm. These four create intra-abdominal pressure — the internal pneumatic system that braces and shields your spine under load. Crunches barely activate any of them.
High-volume spinal flexion also comes with actual risks worth knowing about:
- Disc stress — repeatedly rounding a loaded spine puts pressure on the intervertebral discs, especially in people who already sit all day.
- Hip flexor dominance — crunches heavily recruit the hip flexors, which tug the pelvis forward and can worsen anterior pelvic tilt.
- Plateaus — because the movement is so narrow, progress stalls quickly and doesn't transfer to real-world tasks.
Do crunches have a place? Sure. As a garnish. Not as the main dish.

What your core is actually designed to do
Watch someone drag a heavy suitcase through a crowded terminal. Notice how their torso doesn't buckle sideways? That's the core resisting lateral flexion — holding a straight line against an asymmetric load. Watch a tennis serve or a golf swing. That rotational power doesn't come from the arms. It's generated and transferred through a braced, stable trunk.
In real life, your core is a stabilizer and a force-transfer system, not a prime mover. It resists extension when you press something overhead. It resists rotation when you're balanced on one foot reaching for a shoe. It resists lateral bending when you're carrying a toddler on one hip.
The common thread? Resistance. Stability. Control under load. That's the training target.
The movements that actually build a strong midsection
Squats — the core exercise nobody labels as such
Every squat variation — back, front, goblet — is a core exercise wearing a leg-day costume. Holding weight in front of your body, like in a goblet or front squat, forces your core to resist collapsing forward. Your deep stabilizers fire to keep the spine neutral while the obliques and transverse abdominis build tension around your midsection.
Under any loaded squat, intra-abdominal pressure has to rise to protect the spine. The transverse abdominis, pelvic floor, and diaphragm all engage automatically. You end up training the deepest, most functional layer of your core while simultaneously building leg strength. Two birds, no floor mat.
Loaded carries — the most underrated exercise in fitness
If there's one category of training that deserves more mainstream attention, it's the loaded carry. Premise: pick something heavy up, and walk. That's it. And yet the variations are quietly brilliant:
- Farmer's carries — a weight in each hand. Builds total-body tension and forces the core to stay neutral under symmetrical compression.
- Suitcase carries — one weight on one side. The obliques and deep lower-back muscles work overtime to resist lateral flexion with every step.
- Overhead carries — weight pressed overhead. Demands co-contraction of the entire anterior and posterior chain to keep the load from tipping you off-balance.
They're functional because they mirror the loads you already carry: groceries, luggage, a kid on your hip, a bag of dog food from the car. If you did nothing but squats and carries for a year, your midsection would be dramatically stronger than someone crushing a daily ab circuit.
Single-leg work
Lunges, split squats, Bulgarian split squats, single-leg deadlifts — these are core exercises masquerading as leg exercises. Standing on one leg, your pelvis wants to drop on the unsupported side. The gluteus medius and the lateral core have to conspire to prevent it.
Single-leg deadlifts, especially, train your core to resist rotation and maintain a neutral spine while hinging at the hip. That's one of the most transferable patterns to everyday life — every time you bend down with a slightly staggered stance to pick something up off the floor, that's the pattern you've been rehearsing.
Rotational and anti-rotation training
Wood chops, medicine ball rotational throws, and anti-rotation presses (like the Pallof press, where a cable or band tries to rotate you and you refuse) train what might be the single most neglected core function: rotational stability and power. Reaching into the back seat, throwing a ball for the dog, swinging a racquet, hauling a box off a high shelf — all rotational or anti-rotational at their core.

How to actually reshape your training
You don't have to swear off planks or crunches forever. Just demote them. Foundation-to-supplement, not the other way around. A reasonable weekly framework:
- Treat your compound lifts as core work — because they are. Squats, deadlifts, and lunges all demand serious bracing.
- Add a loaded carry to two or three sessions per week. Start at 15–20 lbs per hand and build from there.
- Include at least one single-leg movement per lower-body session. Split squats, single-leg RDLs, step-ups, lateral lunges — pick one and progress it.
- Program one anti-rotation or rotational exercise per week. Pallof presses, Russian twists, medicine ball throws.
That's the whole program. No 20-minute ab circuits. No 200-rep burnout sessions that leave you sore in ways that don't translate to anything. Just movements that build sustainable, functional strength you can actually feel showing up in your life.

What this all points to
The strongest, most capable cores rarely belong to the people cranking out the most crunches. They belong to people who lift heavy things off the floor with control, carry awkward loads across a parking lot without leaning to one side, and balance on one foot to tie their shoes without wobbling. They train the core for real life, not for the gym floor.
